Mechanics of the Pause Squat:
The pause back squat can serve a few purposes. First, it helps train rate of force development, (Explosive/plyometric exercises can be defined as movements in which the rate of force development (RFD) is maximum or near maximum for a given type of muscle action; isometric, concentric, eccentric) in the squat by eliminating the stretch-shortening reflex, (A stretched muscle builds tension in two primary ways: through the elastic properties of soft tissue and through activation of the muscle spindle, which causes involuntary contraction of muscle fibers that may otherwise be dormant. This is in a general sense is the Stretch-Shortening Cycle) that normally occurs and helps the muscles generate more force and momentum to recover through the sticking point, (the most difficult part of the exercise that typically occurs soon after the transition from the eccentric to the concentric phase)
of the squat.
It will also improve: •Trunk strength and postural strength
•Flexibility and comfort in the bottom of the squat
•Correct improper movement in the squat

This was the last high intensity & volume day of an 8week program. I started off with 275lbs. 5sets x 5reps on week 1.

Every 2 minutes, for 18 minutes:
Minutes 1-2, 7-8 & 13-14: Muscle-Ups x Max Reps in 45 seconds
 Or 5 low bar turnovers or 5 Ring Dips
Minutes 3-4, 9-10 & 15-16: Handstand Walk x 10 meters
Handstand walks side to side or Kick ups
Minutes 5-6, 11-12 & 17-18:
Alternating Pistols x 16-20 reps use box if neccessary
(if you’re proficient, add weight with a kettlebell)

Conditioning

Complete as many rounds as possible in 10 minutes of:
115-lb. sumo deadlift high pulls, 10 reps 95/75
10 burpees, jumping over the barbell
